Beginner Gym Workout Plan: Your First 4 Weeks

Your first month in the gym has one job: learn the main movements, show up three times a week, and leave wanting more. This plan does exactly that: no fluff, no 90-minute sessions, no exercises you'll dread.

The plan: 3 full-body days

Alternate two workouts (A, B, A one week; B, A, B the next) with at least one rest day between sessions. Every session starts with 5 minutes of easy cardio and two light warm-up sets of the first exercise.

Week by week

  • Week 1: find your working weights. Pick loads where the last rep of each set feels like effort but form stays clean. Log every set; those numbers are the whole game.
  • Week 2: repeat the weights and aim for the top of each rep range. Sets that hit the top: add the smallest jump available next time (the plate calculator helps).
  • Week 3: keep climbing, one lever at a time: a rep here, 2.5 kg there. That's progressive overload, and you're already doing it.
  • Week 4: same pattern. At month's end, compare against week 1. The numbers will make the case for month two better than any pep talk.

The rules that matter

  1. Never train to collapse. Stop each set 1-2 clean reps before failure. Beginners grow on much less than max effort.
  2. Log everything. Weight, reps, how it felt. Tracking is the difference between progress and déjà vu.
  3. Sore is normal, pain is not. Muscle soreness fades by week two. Joint pain means check the form guide and drop the weight.
  4. Eat and sleep like it counts. Protein with each meal (target here) and 7+ hours of sleep beat any supplement.
